  • start at the bottom and crawl bear to the top (everyone gave me a poopy face when they heard crawl bear) and complete 20 bobby hurleys, bear crawl down and 20 CDD. repeat decending by five reps every time.
  • Mosey to the bathrooms (more merkins on the way)
  • 7’s easy ups and burpees (about 50yrds away)
  • Mosey to upper field (yup more merkins)
  • 50yd sprints with 10 second rest in between (6 reps)

WARM-O-RAMA:

Quick warmup lap around the park – 5 HIMs sharing 2x 60lb and 1x 40lb sandbags… no shoulder carry allowed. Front, suitcase, etc…
THA-THANG:
After the warmup lap, carry sandbags up to the turf field.

Circle Burps (Ruck on)
Stand in a close circle with one 60lb bag.
Pass bag around the circle.
One burpee immediately after you pass the bag.
Try to be back up before your neighbor throws the bag your direction…
10x around the circle each direction

Sandbag Pull-through line (Ruck on)
Plank side by side along the top of the penalty box, 60lb bag on the corner.
Pull through along the line.
As soon as you pull, get up and go to the front of the line.
Repeat across the penalty box, then reverse at the other end and come back.

160lb Pain Train (Ruck on)
Fasten all 3 sandbags end-to-end. Hook to ruck molle with tow strap.
Bear crawl width of field, towing sandbags.
Bernie back, dragging sandbags by strap.
Waiting PAX repeat 10-10-10 Merkins, Squats, and Curls

Cool-down by finishing up the lap around the park.

  • Indian bear-crawl along long side of soccer field (audible length to avoid exhaustion).
  • Mosey across short side
  • 5 burpees at corner, mosey to midfield then 5 CDD, mosey to other corner then 5 merkins
  • Mosey along short side, repeat.

A reflection on my 1st year in F3. I’ve become stronger physically but more so mentally. Through the good days and the bad days it is important to surround yourself with people who will push you to get better, will be honest with you and will encourage you. Let us strive to be such people for others as well.

THE SCENE: Breezy & low 40’s.  Chance of rain so we planned ahead of time to meet at the Pavalon.

WARM-O-RAMA:

A few stretches while explaining the stations.

THA-THANG:

9 stations set up under the Pavalon.  2 minutes at each station with a 15 second break at the end.  AMRAP at each station and rotate through the loop AMTAP for 45 minutes.

Stations:

  1. Knee ups with ball between ankles
  2. Squats – 60lb sandbag
  3. Merkins on a basketball
  4. High lat pull – 35lb kettlebell
  5. Curls.  25-30lb dumbbells
  6. Heels to heaven with ball between ankles
  7. Pull ups
  8. Side deltoid raise – 15lb dumbbells
  9. Step ups on the bench – 30lb dumbbell

CIRCLE OF TRUST/BOM:
We listened to a bunch of music today that I listened to in high school.  It’s great music and often brings back memories of the trouble I got into as a kid.  Therefore the BOM was quoted from Ecclesiastes chapters 11-12.  Basically it talks about the fact that men will enjoy the time of their youth, however we also need to be aware that we will ultimately be held accountable for our actions.  The only way to avoid this judgement is to accept Christ as your personal savior and let his death, burial and resurrection take the place of your punishment.
